Runners Are Wonderfully Stubborn — and That's the Problem
Ask most runners how they plan to get faster and you'll hear the same answer: run more. More miles, more mornings, more grinding. It's a beautiful kind of stubbornness, but it quietly ignores one of the best-supported truths in endurance sport — the athletes who stay fast and stay healthy almost all do something that isn't running at all. They lift.
Strength training is the single most underused tool in the recreational runner's kit. It won't replace your mileage, but bolted onto it, a couple of short sessions a week can make you faster, more efficient, and far more resistant to the injuries that wreck so many training blocks.
Stronger Muscles, Freer Miles
The most important benefit is something coaches call running economy — how much energy you burn to hold a given pace. Think of it as your body's fuel efficiency. Two runners with identical fitness can perform very differently if one simply wastes less energy per stride.
Strength work improves economy by making your muscles and tendons stiffer and springier, so each footstrike returns more energy and your stride becomes more powerful without extra effort. Stronger legs also hold their form deep into a race, when tired, sloppy mechanics normally start bleeding away speed. The result is a faster, more powerful stride you can sustain for longer — and you get it without adding a single mile.
Your Best Insurance Against Injury
If performance doesn't move you, durability should. Roughly 80% of running injuries are overuse injuries — the slow, repetitive breakdown of tissues that aren't strong enough for the load you keep putting on them. Running is thousands of near-identical one-legged hops in a single forward plane, over and over.
Strength training breaks that pattern. By loading muscles, tendons, and bones in new ways — and in directions running never touches, like side to side — it corrects the imbalances and weaknesses that overuse injuries exploit. Strong hips, glutes, and calves stabilize the knees and ankles that so often flare up. For most runners, the weight room is the cheapest injury insurance available.
The "I'll Get Bulky and Slow" Myth
The most common objection is a fear of turning into a bodybuilder and hauling useless muscle up every hill. It doesn't happen. The kind of lifting runners do — moderate loads, focused on strength and power rather than size — builds very little bulk. As one coach puts it, strength training makes you "more efficient, more balanced, and more explosive," not heavier. The muscle you build here is for performance and longevity, not aesthetics.
What to Actually Do
You don't need a fancy program. Focus on compound, functional movements that train the whole body through the patterns running neglects:
- Squats and lunges — the foundation of leg strength and single-leg control.
- Deadlifts or hip hinges — for powerful glutes and hamstrings, the engine of your stride.
- Calf raises — the calves and Achilles absorb enormous force on every step.
- Single-leg work (step-ups, split squats) — because running is, at heart, a one-legged sport.
- Core work (planks, mountain climbers) — a stable trunk keeps your form intact when fatigue sets in.
- A little jumping (skips, hops) — plyometrics train the springy, elastic power that makes running feel effortless.
How Often, and How to Start
Two to three sessions a week is the sweet spot. As little as 15 to 20 minutes works when you're starting out, building toward 45-minute sessions of roughly 2–3 sets of 8–12 reps per exercise. Put your harder lifting on your harder running days, or with easy days on either side, so your legs are fresh for the runs that matter.
Start absurdly light. The goal in the first few weeks is to learn the movements and let your body adapt — not to test your limits. Consistency, again, beats intensity.
The runners who last aren't the ones who only run. They're the ones who spend two quiet half-hours a week getting stronger, then carry that strength out onto the road. Add it now, and the version of you six months from now — faster, springier, and still injury-free — will thank you.
